Thurlow argues aerobic base trumps race-day simulation for HYROX success
According to Thurlow, peak performance in the growing endurance sport is driven by structured endurance work, specific strength protocols, and injury prevention strategies rather than replicating competition stations.

Sports scientist and high-performance coach Fraser Thurlow has released comprehensive training advice for HYROX athletes, challenging the prevalent practice of solely replicating race-day circuits. Thurlow, who holds a Ph.D. and is a former professional Australian rules footballer, argues that peak performance is derived from long-term aerobic conditioning and specific strength work rather than the volume of HYROX-style sessions. He identifies a robust aerobic base as the primary predictor of success, recommending that the majority of training time be dedicated to structured endurance work to build the engine required to sustain effort across the full event.
Thurlow’s methodology places significant emphasis on cardiovascular metrics, specifically VO2 max and lactate threshold. To improve VO2 max, he recommends long high-intensity intervals of four-minute efforts above 90% of maximum heart rate, or sprint interval training involving 20–30 second maximal efforts with three to four minutes of rest, performed two to three times weekly. For lactate threshold training, which Thurlow notes aligns with the intensity demands of the race, he advises working at 82–90% of maximum heart rate, specifically suggesting three sets of eight-minute efforts.
Strength training should focus on maximal strength in specific movement patterns rather than general volume. Thurlow prioritises sled pushes, walking lunges supported by Bulgarian split squats and single-leg squats, and standard squats, utilising progressive overload to drive gains. Power development for stations such as the wall ball is recommended through plyometrics like box jumps, vertical jumps, and pogos. To optimise time efficiency, Thurlow advocates for 'session density' via supersets of opposing muscle groups, such as pairing a bench press with split squats and calf raises, which elevates cardiovascular demand without sacrificing load.
Injury prevention is a critical component of Thurlow’s protocol, particularly given the cumulative load of the event and the hard surfaces of indoor convention centres. He highlights knee and Achilles tendinopathy as common issues, recommending calf raises and isometric holds of 3–4 sets of 45 seconds at heavy load for tendon health. Adductor work, including side squats and lunges, is also advised to provide lateral stability, addressing the multi-planar demands of the race that standard gym training often misses.
Thurlow further recommends training barefoot for exercises like single-leg squats and Romanian deadlifts to strengthen intrinsic foot muscles, supplemented by toe scrunches or towel pulls during warm-ups. This approach, drawn from his decade of barefoot training, aims to build strength from the ground up. The overarching message from Thurlow is that the strongest performances are built well before race day through consistent, long-haul preparation rather than short-term circuit replication.
